At first fix your diet so that it
satisfies your body's needs. In order to do that you have to make
some calculations. To maintain your current weight you have to
multiple it by 20 and you will get the right calorie-intake. For
instance, if you weigh 170lbs you have to take 3400 calories a day. Make
sure that 30%-40% of them come from carbs, 40%-%50 come from protein
and 5%-10% are fat.
You have to eat at least 5 times a day
and have small meals. The best method is to divide your daily food
in 6 meals and to have one every 3 hours. If you want to lose fat
you have to decrease your daily calorie-intake with about 500 calories. The secret here is that
it is better if these 500 calories come from carbs. This means - less
fat-building material.

Your weight training work out should be intense to maintain or even build lean muscle mass.
Using lighter weight for more reps to burn fat is a myth!

To burn extra calories you should also do
some kind of aerobics: cycling, running, swimming, playing
basketball, football etc. Do 30 minutes every day.
